As a beginner, you do not need to understand every training detail. You mainly need a clear programme, safe execution and a way to see whether you are actually progressing. Research shows that many resistance-training approaches work. The best foundation is therefore not the most complicated programme, but one that trains the major muscle groups, provides sufficient challenge and can be performed consistently (Currier et al., 2023).

An effective beginner programme does not need dozens of exercises. It should mainly answer five questions: which movements will you train, how many quality work sets will you perform, how hard will those sets feel, how often will you repeat the training and how will you increase the challenge as you become stronger?

Wissel niet iedere week willekeurig van schema.perform a manageable number of exercises well, repeat them long enough to learn the technique and try to improve something over time. Do not randomly change programmes every week.

For many beginners, two or three full-body sessions per week are a logical starting point. This allows you to train every major muscle group regularly without needing to visit the gym five or six days per week.

Compoundoefeningen en bewegingspatronenCompound exercises and movement patterns

A compound exercise involves multiple joints and muscle groups working together. During a bench press, for example, the shoulder and elbow joints move while the chest, triceps and front deltoids work together. Compound exercises are practical because a relatively small number of exercises can train much of the body.

Horizontaal duwenHorizontal push

Bench press, dumbbell chest press of een geschikte chest-pressmachine.Bench press, dumbbell chest press or a suitable chest-press machine.

Verticaal duwenVertical push

Overhead press, dumbbell shoulder press of machine shoulder press.Overhead press, dumbbell shoulder press or machine shoulder press.

Horizontaal trekkenHorizontal pull

Barbell row, dumbbell row of seated cable row.Barbell row, dumbbell row or seated cable row.

Verticaal trekkenVertical pull

Pull-up, assisted pull-up of lat pulldown.Pull-up, assisted pull-up or lat pulldown.

KniebewegingKnee-dominant movement

Squat, split squat, leg press of een andere passende kniebuiging.Squat, split squat, leg press or another suitable knee-bending movement.

HeupbewegingHip-dominant movement

Romanian deadlift, hip thrust of een geschikte hip-hingevariant.Romanian deadlift, hip thrust or another suitable hip-hinge variation.

You do not have to perform the classic barbell versions. A machine, dumbbell or bodyweight exercise can train the same movement pattern. Choose a variation that you can control and that suits your body and any limitations. Isolation exercises, such as lateral raises or biceps curls, are useful additions when a specific muscle needs extra attention.

Hoeveel sets per spiergroep? How many sets per muscle group?

A work set is a set that is challenging enough to count as a genuine training stimulus. Light warm-up sets do not count in the same way. Research shows an average dose-response relationship: more quality sets can produce more muscle growth, but the benefit of every additional set becomes smaller and excessive volume can reduce quality and recovery (Schoenfeld et al., 2017; Currier et al., 2023).

Practical starting point: begin with roughly 6–10 challenging work sets per week for most major muscle groups. This is not a universal threshold. A beginner may grow with less, while more may eventually be useful. Increase volume only when technique, performance and tolerance justify it.

Tel indirecte belasting verstandig. Count indirect work sensibly. A bench-press set is mainly a chest set, but the triceps and front deltoids also contribute. You do not need to count every indirectly trained muscle as a full additional set.

Herhalingen, gewicht en inspanningRepetitions, load and effort

Heavier loads are more specific for developing maximal strength (Lopez et al., 2021; Schoenfeld et al., 2021).

DoelGoalPraktisch bereikPractical rangeUitlegExplanation
Enough repetitions to practise the movement without making every set extremely long.
SpiergroeiMuscle growth6–15Een praktisch, maar niet exclusief bereik. Lagere en hogere herhalingen kunnen ook werken.A practical, but not exclusive range. Lower and higher repetitions can also work.
Maximale krachtMaximal strength3–6Zwaarder en technischer; voor beginners alleen wanneer de uitvoering stabiel is.Heavier and more technical; suitable for beginners only once execution is stable.

End most beginner sets when you estimate that another 1–3 technically sound repetitions would have been possible. You do not need to take every set to complete failure. Meta-analyses find no requirement to consistently train to failure for strength or hypertrophy, while failure can add fatigue (Grgic et al., 2022). RIR can be used reliably with practice, especially on familiar exercises (Lovegrove et al., 2022).

Tempo, bewegingsuitslag en ademhalingTempo, range of motion and breathing

Laat het gewicht gecontroleerd zakkenLower the weight under control

Time under tension is not a competition to make every repetition as slow as possible. There is no strict rule that the weight must always be lowered for exactly three seconds. A useful beginner cue is to lower the weight under control for roughly two to three seconds, maintain position and then move upward forcefully without bouncing or throwing the load. Very slow repetitions often limit the useful load and repetition count; several normal tempos can be effective (Wilk et al., 2021).

Gebruik een passende, ruime bewegingsuitslagUse an appropriate, substantial range of motion

In general, train through as much range of motion as you can control technically and without pain. Systematic reviews find average benefits of full ranges of motion for strength and often hypertrophy, particularly in the lower body (Pallarés et al., 2021). This does not mean everyone must reach exactly the same depth or position. Body structure, mobility, equipment and symptoms may require a modified variation.

Ademhalen en spanning houdenBreathing and maintaining tension

For light and moderate sets, a simple rule is to inhale during the lowering phase and exhale during or after the hardest portion of the lifting phase. Experienced lifters may briefly hold their breath during heavy compounds to stabilise the torso. Beginners should mainly learn to brace the torso without holding their breath for prolonged periods. If you have high blood pressure, cardiovascular problems or become dizzy easily, discuss heavy resistance training and breathing technique with a qualified professional.

Hoeveel rust tussen sets? How long should you rest between sets?

Starting the next set too quickly often reduces the repetitions or load that can be performed with quality. A recent meta-analysis found a small hypertrophy benefit from rest periods longer than sixty seconds, likely because more training work can be maintained (Singer et al., 2024).

  • Zware compoundoefeningen: meestal ongeveer 2–3 minuten.Heavy compound exercises: usually about 2–3 minutes.
  • Normale compoundsets: ongeveer 90 seconden tot 3 minuten.Regular compound sets: about 90 seconds to 3 minutes.
  • Lichtere isolatieoefeningen: vaak ongeveer 60–90 seconden.Lighter isolation exercises: often about 60–90 seconds.

Use the clock as a tool, not a prison. If your breathing, concentration or strength has not recovered sufficiently, rest a little longer.

Welke oefening doe je als eerste?Which exercise should you perform first?

Perform the exercise you most want to improve early in the session, while you are fresh. This is often a heavy compound exercise, but not always. If pull-ups are your priority, they may come first. If you want to improve your bench press, begin with the bench press after warming up.

Research on exercise order shows that strength gains are generally largest for exercises performed earlier in the session. The effect on overall hypertrophy is less clear (Nunes et al., 2021). This does not mean attempting a maximal record every workout. Focus mainly on repetition records or small load increases within the planned range.

Trainingsfrequentie en workoutduurTraining frequency and workout duration

There is no rule that every muscle needs exactly 48 hours of rest. How soon you can train it well again depends on set volume, effort, exercise selection, sleep, nutrition and individual tolerance. Training every major muscle group roughly twice per week is often practical for beginners. When total weekly volume is matched, higher frequency itself seems to add little hypertrophy; frequency mainly helps distribute sets across the week (Schoenfeld et al., 2019).

A workout does not need to last exactly one hour. For many beginners, a well-structured session takes roughly 45–75 minutes. The planned quality sets matter more than the clock. A limited number of compound exercises plus a few additions can keep training time-efficient (Iversen et al., 2021).

Progressie bijhoudenTracking progress

You can only improve deliberately when you know what you did last time. Record at least the exercise, load, number of sets and repetitions per set. You may also record how many repetitions remained and whether the technique felt sound.

Double progression: choose, for example, 3 sets of 8–12 repetitions. First try to perform more technically sound repetitions with the same load. Once all sets reach the upper end of the range, increase the load slightly and begin again near the lower end.
WeekWeekGewichtLoadHerhalingenRepetitions
150 kg10 / 9 / 8
250 kg11 / 10 / 9
350 kg12 / 12 / 11
452,5 kg9 / 8 / 8

Progress can also mean better technique, a larger controlled range of motion, the same performance with less effort or more high-quality sets. Adding weight is not the only form of improvement.

Bereken je geschatte 1RMEstimate your 1RM

Vul een technisch goede set in.Your 1RM is the estimated maximum load you can lift once. Enter a technically sound set.

Schatting, geen maximale testEstimate, not a maximal test
Vul een gewicht boven 0 en 1–12 herhalingen in.Enter a load above 0 and 1–12 repetitions.
Geschatte 1RMEstimated 1RM

The calculator uses the commonly applied Epley equation: load × (1 + repetitions ÷ 30). A direct 1RM test can be reliable when performed correctly, but an estimate is more practical for many beginners. Accuracy generally decreases with high repetition counts, a set that ends far from maximum effort or unstable technique (Grgic et al., 2020; Macarilla et al., 2022).

ConclusieConclusion

Effective training does not begin with advanced techniques. Start with several suitable compound movements, add targeted exercises, perform enough challenging sets and track your results. Train under control, rest long enough to produce quality sets and place your priority exercise early in the session. Once the top of your repetition range becomes achievable, increase the challenge step by step.
